The breathing exercises for sleep that help most are the slow ones with a long breath out: 4-7-8 for three or four rounds, then calm breathing at 4 in and 6 out for as long as you like, with a short body scan if the mind is still busy. None of them puts you to sleep like a switch. What they do is take the body out of the alert state that keeps you awake, so that sleep can arrive on its own. Here is the order we would try them in, lying down, lights off.

Why does a long exhale help you fall asleep?

Your heart rate drops a little on every breath out. A long, slow exhale gives that drop more time, and after a minute or two the whole body follows: shoulders down, jaw loose, thoughts slower. The NHS lists breathing exercises among the things to try in a calm bedtime routine, alongside reading and calming music. The breath is not a medical answer to poor sleep; it is the part of winding down you can do after the light is already off.

How do you do 4-7-8 breathing in bed?

  1. Lie on your back or your side, however you sleep.
  2. Rest the tip of your tongue just behind your top front teeth.
  3. Breathe out fully through your mouth.
  4. Close your mouth and breathe in quietly through your nose for a count of 4.
  5. Hold for a count of 7.
  6. Breathe out through your mouth for a count of 8, slowly and completely.
  7. That is one round. Do three or four, then let the breath go back to normal.

The ratio matters more than the speed. If 7 is too long, count faster and keep the 4-7-8 shape. Some people feel slightly light-headed at first; if you feel faint or unwell, stop and breathe normally. The 4-7-8 guide has what the evidence does and does not say, and 4-7-8 breathing for sleep has the bedtime version in more detail.

What if the holds keep me awake?

Then skip them. Some people find that holding the breath makes them more alert, not less, and counting to 7 becomes one more thing to do. Calm breathing has no holds: in through the nose for 4, out slowly for 6, and straight into the next breath. Keep it going for as long as you like; there is no number of rounds to finish. If you drift off halfway through, that is the point. Calm breathing, step by step.

What is a body scan, and when do I add it?

A body scan is attention, not breathing. Starting at your feet, you notice each part of the body in turn, let it be heavy, and move up: feet, calves, knees, thighs, hips, belly, chest, hands, arms, shoulders, jaw, eyes. Two or three minutes is plenty. Add it after the breathing if the body is calm but the mind is still listing tomorrow. It gives the mind something slow to do that is not a thought. Meditation before sleep has a ten-minute version.

What is the best order?

  1. Three or four rounds of 4-7-8, to change the pace.
  2. Calm breathing, 4 in and 6 out, for as long as you like.
  3. A body scan from the feet up, if you are still awake and thinking.
  4. If you are still awake after twenty minutes or so, get up, keep the lights low, and come back when you are sleepy. Lying there trying harder does not help.

If you are wide awake at 3 am rather than at bedtime, what to do when you wake at 3 am is the better post, and how to fall asleep fast covers the rest of the evening. Every breathing pattern on this site, with a table of which to use when, is on one page: breathing exercises for anxiety, sleep and stress.

Doing it with Bliss

In CalmSpace.ai, 4-7-8 is the rhythm called Sleep in Breathe together, and Calm is 4 in, 6 out. Bliss can count either one out loud so you can keep your eyes closed, and a weekly circle keeps the same link for the same bedtime every week, for example with family in another city. If you often struggle to sleep, talk to a doctor; CalmSpace.ai is a calm app, not a medical service.

Questions people ask

What is the best breathing exercise for sleep?

A slow breath with a long exhale. 4-7-8 for three or four rounds, then calm breathing at 4 in and 6 out for as long as you like. If holds keep you alert, use calm breathing only.

How many rounds of 4-7-8 should I do to fall asleep?

Three or four. Then let the breath go back to normal, or continue with calm breathing. More rounds do not work faster and can make you light-headed.

Does breathing actually help you fall asleep?

It helps you leave the alert state that keeps you awake, which lets sleep arrive. Reviews of slow breathing link it with feeling more relaxed; evidence on any single pattern for sleep is thin.

Can I do breathing exercises lying down?

Yes. Lying down is fine for all of these, on your back or your side, with the lights already off.
